Plan the Week Before It Starts
Choose two days that normally have enough space for unhurried movement. The sessions can move when the calendar changes. Keep at least one easier day after a session that feels more demanding than usual.
The Midweek Mobility Flow
1. Standing Breath and Reach
Stand near a wall or chair. Take three steady breaths, then sweep the arms forward and upward only as far as the shoulders remain comfortable. Lower them slowly for five repetitions.
2. Supported Half Fold
Place the hands on the back of a stable chair, step back, and hinge at the hips until the spine feels long. Keep the knees soft. Stay for three comfortable breaths, then walk forward to stand.
3. Chair-Assisted Lunge
Hold the chair, step one foot back, and bend the front knee slightly. Keep the rear heel lifted or lower it only if comfortable. Take two breaths on each side.
4. Seated Turn
Sit tall near the front of a stable chair. Place the hands lightly on the thighs and turn the chest a small amount to one side. Return to centre before changing sides. Do not pull into the turn.
The Weekend Flexibility Session
Repeat the midweek sequence at an unhurried pace, then add a supported side stretch, a seated hamstring reach with a long spine, and a resting breathing position. Use two rounds only if the first round feels comfortable and controlled.
Helpful Tip
Use the breath as a pacing tool. If you cannot breathe evenly or relax the face and shoulders, reduce the range, take support, or pause.
Yoga Props You Already Have at Home
- Stable chair: support for standing balance and a comfortable seated position.
- Wall: feedback for posture and support during calf or shoulder movements.
- Folded towel: light padding under knees or extra height under the hips.
- Firm cushion: support for a seated breathing position.
A Weekly Rhythm That Works
Monday: 5-minute morning stretch + an easy 10-minute walk
Tuesday: 15-minute yoga mobility flow
Wednesday: Evening 3-step Kegel routine
Thursday: 5-minute mobility reset + relaxed walk
Friday: Morning stretch + an earlier wind-down
Saturday: 20-minute yoga flexibility session
Sunday: Recovery day + prepare the next week
Keep It Comfortable
A yoga position does not need to look a particular way. Use support, shorten holds, and stop if you experience pain, dizziness, or pronounced discomfort. Seek qualified individual guidance when balance, recent injury, or another personal consideration affects the practice.
